Sleep Routine: Simple habits may help you wake up without an alarm

For many people, alarms and repeated snoozing have become part of the morning routine. Yet feeling tired after waking may have more to do with sleep timing and consistency than the number of alarms used.

An irregular schedule can disrupt the body’s circadian rhythm, making it harder to fall asleep at night and wake naturally in the morning.

A BBC-reported experiment explored whether better sleep habits could reduce reliance on an alarm. The approach focused on maintaining a regular routine, getting enough sleep, receiving morning light and limiting phone use at night.

How does the body clock work?

The body’s biological clock follows an approximately 24-hour cycle. It helps regulate sleep, wakefulness, body temperature and hormone release.

Light provides one of its most important signals. Going to bed and waking at similar times each day can help establish a predictable rhythm.

Sleep expert Helen Burgess says a consistent bedtime can help the body prepare for sleep at an appropriate time.

Most adults need around seven to nine hours of sleep, although individual needs differ.

Why morning light matters

Natural light shortly after waking tells the body that the day has started. Opening curtains, sitting near a bright window or going outdoors can help align the body clock with the day-night cycle.

Bright light at night can have the opposite effect. Extended screen use before bed may encourage alertness and make it harder for the body to prepare for sleep.

Can your phone affect sleep?

Smartphones can interfere with sleep through both light and mental stimulation.

A quick check of social media can easily turn into prolonged scrolling, keeping the brain active when it should begin winding down.

Experts recommend reducing screen use before bedtime. Putting the phone away, turning off notifications or choosing a relaxing activity may help create a calmer bedtime routine.

Is removing the alarm enough?

Simply switching off an alarm will not fix sleep deprivation.

People who stay up late and wake early may still struggle to wake naturally. Getting enough sleep and maintaining consistent sleep and wake times are therefore key.

Sleeping much longer on weekends can also disrupt the body’s rhythm if weekday and weekend schedules differ significantly.

Food and caffeine can also matter

Regular meal times may support a consistent daily routine. Experts also recommend finishing dinner well before bedtime when possible.

Caffeine can interfere with sleep, particularly when consumed later in the day. People who struggle with sleep may benefit from monitoring their intake of coffee, tea and other caffeinated drinks in the evening.

What happened after seven days?

The one-week experiment did not produce a perfect routine immediately. Late nights, nighttime awakenings and external disruptions affected sleep during the early days.

After several days, however, the participant began waking naturally at around the same time. Dependence on the alarm appeared to decrease, while morning grogginess also improved.

The experience highlighted several practical habits: maintaining a regular bedtime, getting morning light, limiting nighttime phone use and getting enough sleep.

What does this mean for people in Pakistan?

Irregular sleep schedules, late-night smartphone use and reliance on multiple alarms can make mornings more difficult.

The key lesson is consistency rather than a single sleep trick. Going to bed and waking at similar times, getting natural light in the morning and limiting screens at night can help support a steadier body clock.

Sleep needs vary from person to person. Anyone who regularly struggles to sleep, wakes frequently, snores heavily or experiences severe daytime sleepiness despite adequate sleep should seek medical advice.

The body’s internal clock does not reset instantly. Building a healthier rhythm takes time, making consistency and patience important parts of the process.
